The 5-4-3-2-1 grocery rule takes the guesswork out of eating for fat loss and muscle building.

Here’s the breakdown:
🥩 5 proteins — the #1 priority for preserving muscle and staying full on fewer calories
🥦 4 vegetables — low calorie, high volume, keeps you satisfied without overeating
🍎 3 fruits — fiber and micronutrients that also help curb sugar cravings
🍚 2 carbs — intentional fuel for your workouts and recovery
🥑 1 fat — calorie-dense, so a single quality source usually covers your needs

The point isn’t the exact numbers — it’s building the habit of shopping with a structure instead of wandering the aisles and grabbing whatever looks good.

When your cart is already balanced, your plate usually follows.

Save this for your next grocery trip, and try building your list around these five categories before you go.

If I wanted to lose 20 pounds, these are 5 foods I’d eat every single week.

And no—I’m not talking about boring salads or cutting out carbs.

Number 1: Eggs.
High in protein, filling, easy to make, and perfect for keeping breakfast simple.

Number 2: Chicken breast.
It’s one of the easiest ways to get a ton of protein without adding a ton of calories. Season it right and it doesn’t have to be boring.

Number 3: Potatoes.
Yes, potatoes. They’re extremely filling, and carbs aren’t stopping you from losing weight—eating too many total calories is.

Number 4: Nonfat Greek yogurt.
High protein, low calorie, and perfect when you want something sweet. Add berries and a little honey and you’ve got an easy snack.

And number 5: Berries.
You can eat a pretty big serving for relatively few calories, plus the fiber helps keep you full.

Now remember—none of these foods magically burn fat.

But building your diet around high-protein, filling, lower-calorie foods makes staying in a calorie deficit WAY easier.

And that’s ultimately what gets the weight off.

People get stuck arguing over “bad” carbs, fats, or proteins.

That’s not the problem.

The real issue is choosing foods that quietly make fat loss harder than it has to be.

Some foods:
• Keep you full
• Fuel training
• Make calories easier to manage

Others:
• Trigger overeating
• Leave you hungry fast
• Add calories without much payoff

Think about it like this ⬇️

When carbs come from slower-digesting, less processed sources, energy stays stable and workouts feel better. When they come from sugary or refined foods, calories pile up fast and hunger returns quickly.

Protein works the same way.

Less processed options help preserve muscle and control appetite. Highly processed options cost more calories for less fullness.

Fats aren’t the enemy either.

Whole-food fat sources support hormones and are easier to portion.

Fried foods, refined oils, and sauces are where calories sneak in unnoticed.

Fat loss isn’t about perfection.

It’s about stacking better decisions often enough that progress becomes inevitable.

🔥 Protein Picks That Actually Help You Grow

• Steak & ground beef → high protein + easy calories (~250 kcal/100g)
• Whole eggs → complete protein, budget-friendly (~155 kcal/100g)
• Chicken thighs → more forgiving than dry chicken breast (~210 kcal/100g)
• Whey isolate → clutch for busy days (~370 kcal/100g)

⚡ Carbs That Fuel Training & Recovery

• White rice & cream of rice → fast fuel, easy digestion (~130 kcal/100g cooked rice / ~370 kcal dry)
• Oats → steady energy that lasts (~390 kcal/100g)
• Bananas → quick carbs for workouts (~90 kcal/100g)
• Pasta → effortless way to push calories up (~160 kcal/100g cooked / ~370 kcal dry)

🥑 Healthy Fats That Keep You in a Surplus

• Nut butters & olive oil → add calories without more food volume (~600 kcal/100g nut butter / ~900 kcal oil)
• Avocado → filling, recovery-friendly fats (~160 kcal/100g)
• Salmon → protein + omega-3s (~200 kcal/100g)
• Dark chocolate → yes, this helps bulking (~550–600 kcal/100g)

📈 Why a Slight Caloric Surplus Matters
If you’re not eating enough, your body simply doesn’t have the resources to build muscle.

Aim for a small calorie surplus (around +200–300 calories above maintenance). This gives your body the extra energy it needs to grow while minimizing unnecessary fat gain.

More food isn’t always better—smarter increases win here.

No protein bar burns fat. Let’s get that out of the way first.

But when you’re a busy professional, the bar in your bag is often the difference between hitting your protein target and grabbing whatever’s in the vending machine at 3pm.

The right one keeps you full, keeps you on track, and keeps one rushed day from turning into a derailed week.

So I ranked the 5 best — by protein per calorie, not by hype or marketing:

1. Barebells — ~20g protein, tastes like an actual candy bar. That’s the whole point: a bar only works if you’ll eat it instead of the junk.
2. Built Bar — ~18g protein at only ~140 cal. One of the best protein-to-calorie ratios you’ll find anywhere.
3. Quest — ~20g protein and 14g fiber, which keeps you full for hours, not minutes.
4. Pure Protein — nothing fancy, but it’s cheap and everywhere. The best bar is the one you’ll actually keep buying.
5. ONE Bar — dessert-level flavors, just slightly higher in calories, which is the only reason it lands last.

Here’s the lesson underneath the ranking: no single bar is magic. Fat loss comes from your overall calorie deficit.

A great bar just makes that deficit easier to stick to by making protein convenient and keeping you full when life gets hectic.

And remember — the “perfect” bar on paper means nothing if you don’t enjoy it enough to keep it in rotation.

Save this for your next grocery run 🛒

Most people think fat loss is about eating less food.

It’s really about eating enough protein to actually keep you satiated.

When your meals are low in protein, you get hungry faster, snack more, and feel like you’re constantly fighting your appetite.

High-protein meals keep you full longer, help control cravings, and make staying in a calorie deficit feel way more manageable.

That’s why some breakfasts leave you starving an hour later, while others actually carry you through the morning.

You don’t need perfect meals.

You just need meals built around protein if fat loss is the goal.

Once protein is prioritized, everything else gets easier.

Here are some simple meals I recommend to fuel performance and speed up recovery 👇🏾

Pre-Workout Meals
• Oatmeal + banana + honey — provides fast and steady carbs to power your workout.
• Greek yogurt + berries + granola — easy to digest with carbs for energy and protein for muscle support.
• Rice cakes + peanut butter + banana — quick fuel that won’t sit heavy in your stomach.
• Toast + egg whites + fruit — balanced option when training 60–90 minutes later.

Post-Workout Meals
• Chicken + rice + veggies — replenishes energy and supports muscle repair.
• Ground turkey + sweet potatoes — great protein with slow-digesting carbs for recovery.
• Protein shake + banana + oats — fast, convenient recovery when you’re short on time.
